Cycles average about 90 minutes, so useful sleep durations cluster at 6 hours (4 cycles), 7.5 hours (5) and 9 hours (6).
Add roughly 14 minutes of sleep latency — the time to fall asleep — when working back from a wake time.
Cycle length genuinely varies between 80 and 120 minutes and lengthens through the night as REM proportions increase, so treat the suggestions as a range.
Worked example: a 6:30 alarm
- Six cycles (9 hours): asleep by 21:30, in bed about 21:16.
- Five cycles (7.5 hours): asleep by 23:00, in bed about 22:46.
- Four cycles (6 hours): asleep by 00:30, in bed about 00:16.
- Waking at 6:30 after going to bed at 23:45 lands roughly 80 minutes into the fifth cycle — likely to feel worst of all.
- Adults generally need 7–9 hours, so five to six cycles is the target range.

Consistency of wake time anchors the circadian rhythm more strongly than bedtime. Fix the morning first.
